How to run safely and enjoy your summer training

Summer is the most popular season for many runners. Long days invite morning and evening runs, but high temperatures are significantly more stressful for the body than running in spring or autumn, when the temperature is much more pleasant. If you prepare well for hot weather, you don't have to give up running. Just follow a few simple rules that will make your training safe, effective and, above all, enjoyable. Probably each of us wants to enjoy these long and sunny days to the fullest, so let's talk about how to run in the heat and not ruin yourself.

Why is running more challenging in the heat?

When the temperature rises, your body has to do another important job besides running – cooling itself. To maintain optimal body temperature, it increases blood flow to the skin and you start to sweat more. But this also means you lose fluids and important minerals, and your heart has to work harder. The result is a higher heart rate, faster fatigue, and the feeling that the same pace costs much more energy than in colder weather.

It is therefore perfectly normal to run slower in the summer. This does not mean that you are losing your form. Quite the opposite. Adjusting your pace to the current conditions is a sign of smart training that will help you run regularly, safely and without unnecessary strain on your body.

Slow down and run according to your feeling

One of the most common mistakes when running in the summer is trying to maintain the same pace as in ideal conditions. However, high temperatures increase your heart rate and put a lot more strain on your body, so it's natural to run slower. If you try to maintain your normal pace at all costs, you risk rapid exhaustion, overheating, and unnecessarily long recovery times.

Instead of tracking your pace, focus on how you feel and how hard you're running. If you're running based on your heart rate, try to stay in the same heart rate zone as you would when training in colder weather. If you're not tracking your heart rate, follow this simple rule of thumb: you should be able to talk comfortably while running. In the summer, the goal isn't to break personal records, but to train well, safely, and with respect for the current conditions.


 

Choose the right time to run

The biggest difference between a pleasant summer workout and a struggle for survival is often the right time of day. On hot days, it pays to start early in the morning or in the evening, when temperatures are significantly lower and the sun is not as intense. Your body doesn't overheat as much, running is more comfortable, and you can get a longer, better workout with less effort.

On the other hand, it is best to limit running between 11 a.m. and 4 p.m. to a minimum. This is when the sun's rays are at their strongest and the risk of overheating increases significantly. If you have no other option but to run during the day, choose a shorter route, keep the intensity low, and ideally look for paths through the forest or in the shade. Your body will thank you much more for this approach than for training at any cost.

I personally ran up the highest mountain in the Czech Republic - Sněžka - in the summer, but I planned it so that I would be at the top at 5 am and would not suffer from direct sunlight.

Hydration before, during and after running

In hot weather, proper hydration is one of the most important factors that affects your performance and overall well-being while running. Try to drink regularly during the day and don't wait until you feel thirsty, which often comes when the body is partially dehydrated. Before a long run, it is advisable to replenish fluids in advance so that the body has enough time to absorb them.

If you are going for a run longer than about an hour, it is worth carrying water or an ionic drink with you and continuously replenishing not only fluids but also minerals lost through sweating. After finishing your run, do not underestimate hydration. It is ideal to replenish water together with electrolytes, which will help the body regenerate faster and prepare for the next training session. In the summer months, the right drinking regimen is one of the biggest differences between quality performance and unnecessary exhaustion.

Definitely don't underestimate this necessary component all year round, but it's even more important during the hot season.

Clothing and sun protection

Properly selected running clothes for hot weather can significantly increase the comfort and safety of any summer training. Reach for lightweight functional materials that effectively wick away sweat, dry quickly and help the body regulate temperature better. Avoid cotton, which retains moisture and can cause unpleasant chafing. Light colors are also ideal, as they absorb less sunlight than dark clothes, contributing to a more pleasant running in the heat.

Sun protection while running is equally important. Before each run, apply sunscreen with a sufficiently high SPF to exposed parts of your body, especially if you are planning a longer route or running in direct sunlight. A running cap that protects your head from overheating and high-quality sports sunglasses with a UV filter are also practical accessories. Thanks to them, your eyes will be better protected from harsh light and harmful UV radiation. The right equipment will help you manage summer running more comfortably, more safely and with a greater desire to go for more kilometers.

What running shoes are suitable for summer conditions?

When running in the summer, not only clothing plays an important role, but also the right running shoes . On hot days, you will appreciate models with a light and breathable mesh upper, which allows better air circulation and more effective heat and moisture dissipation. This keeps your feet dry longer, reduces the risk of overheating, and at the same time reduces the unpleasant blisters or abrasions that occur during long runs.

An equally important foundation is good quality running socks . Functional materials help wick away sweat, reduce friction and significantly increase comfort when running, especially on hot summer days. When choosing shoes, also focus on comfortable cushioning and enough space in the toe box, as your feet can swell slightly during high temperatures. The right combination of running shoes and socks will help you cover your summer miles more comfortably, more safely and with more desire to go to your next training session.

Adapt the route to current conditions

In the summer months, it's worth spending a few minutes planning your route. Instead of long stretches on hot asphalt, try looking for forest paths, parks, or routes that are mostly in the shade. The temperature here can vary by several degrees, which you will notice not only in greater comfort, but also in a lower strain on the body. If you have the opportunity, include sections around rivers, dams, or other bodies of water in your route, where the air is pleasantly cooler.

For longer runs, also think about the possibility of replenishing fluids. Ideal are circuits leading past public drinking fountains, refreshments or places where you can easily refill your water. If you don't have such an option, take a running bottle, soft flask or hydration vest with you. A well-planned running route will help you cope with running in the heat more safely and without unnecessary risk of overheating or dehydration.

A running vest or belt has its place in summer

For shorter runs, you can often do without any equipment, but for longer training sessions in hot weather, a running vest , running belt or hand bottle become very practical helpers. Thanks to them, you always have enough fluids at hand and you don't have to plan your route only based on places where you can refill water. You will appreciate this especially when running in nature or on less frequented routes.

In addition to hydration, you can easily store energy gel, a bar, a mobile phone, keys or other small items in your vest or belt. This way, you have everything safely with you, without anything restricting you while running. Properly chosen running equipment will allow you to go on longer summer training sessions with greater comfort, confidence and without worrying about running out of water or energy in the middle of the run.


 

Heat is not the enemy, it just requires a different approach

In conclusion, I would say something like this. Summer running has its charm. Longer days, sunny weather and the opportunity to go outside almost anytime make summer one of the most popular seasons for runners. At the same time, it is necessary to respect that high temperatures represent a greater burden on the body and require a slightly different approach than running in the colder months.

The most important thing, as we have already said, is to listen to your body, adjust your pace to the current conditions and not try to exceed your limits in the hottest heat at all costs. The right running time, sufficient hydration, suitable clothing, quality equipment and a well-thought-out route will help you enjoy your summer kilometers to the fullest and safely.

Remember, not every run has to be about speed or personal bests. Even slower warm-weather training is an important part of your preparation and helps build endurance. By learning to run with respect for the weather, summer can be a great time to enjoy the outdoors even more.
